I train five times a week: Brazilian jiu-jitsu, strength training, and a mix of spinning and running, with two fixed recovery days. Good recovery nutrition ensures that I’m back in shape on those training days and can give it my all.

I notice it in my body every day. When I don’t pay enough attention to my recovery nutrition, the next training session feels harder, my muscles feel stiffer and my focus isn’t as sharp. But when I get it right, I recover faster, perform more consistently and feel more energetic throughout the day. That’s not just my imagination; that’s physiology.

In my other blog posts, I often mention recovery nutrition as part of a wider discussion. But this topic deserves its own post. It’s my showpiece: the aspect of sports nutrition that benefits me most personally and where I see the biggest immediate difference in my athletes. So: time for a blog dedicated entirely to it.

For me, recovery nutrition isn’t just a nice-to-have. It’s the foundation. And the science fully supports this view.

What actually happens in your body after a workout?

During exercise, you literally break down your body. Muscle fibres develop microscopic tears, your energy reserves are depleted, your fluid levels drop and your body temporarily switches to a state of breakdown. That sounds alarming, but this is training: you break down in order to build up stronger.

The extent to which your body recovers from that breakdown, and how quickly it does so, depends largely on what you eat afterwards. Without proper recovery nutrition, you’re literally running that recovery phase at half speed.

The three pillars of recovery nutrition

  1. Carbohydrates: replenishing energy

Carbohydrates are the main source of fuel for virtually every sport. After an intense workout, your muscle glycogen stores are partially or completely depleted. Your body is particularly good at storing carbohydrates in the first 30 to 60 minutes after training. This is the time when you benefit most from it.

Not all carbohydrates work in the same way. Carbohydrates differ in how quickly they are absorbed into your bloodstream. This is referred to as the glycaemic index, or GI for short. Carbohydrates with a high GI, such as white bread, rice, a ripe banana or a glass of fruit juice, are absorbed quickly and provide a rapid replenishment of your energy stores. Incidentally, a ripe banana has a higher GI than an unripe one: the riper it is, the faster it is absorbed. So, immediately after training, a ripe banana is the better choice. Carbohydrates with a low GI, such as porridge, wholemeal products or pulses, are absorbed more gradually and provide energy over a longer period. These are less suitable as immediate recovery food, but are fine as part of your meal one to two hours later.

Aim for 1 to 1.2 grams of carbohydrates per kilogram of body weight in the first few hours after training, especially if you’re training again the next day or have just completed a strenuous session. Preferably choose high-GI carbohydrates for this, and later supplement with lower-GI options as part of a balanced meal.

  1. Protein: repairing and building muscle

After a workout, your body is ready to repair damaged muscle tissue and make it stronger. To do this, it needs protein. Without enough protein after a workout, you’ll miss out on a large part of the training effect. You’ve provided the stimulus, but not the building blocks.

The same applies to proteins: not all types work in the same way. The two best-known are whey and casein. Whey is digested quickly and is therefore ideal immediately after training. It occurs naturally in dairy products and is also available as a protein powder. Casein is digested slowly and releases nutrients gradually over several hours. Quark naturally contains a lot of casein, making it ideal for consumption before bed. More on this later in this blog.

Around 20 to 40 grams of protein per meal is enough for most athletes to kick-start the recovery process effectively. For athletes aged 45 and over, this requirement is slightly higher, as the body processes protein less efficiently at that age.

  1. Fluids: replace what you’ve lost

Even a fluid loss of 21% of your body weight can lead to a noticeable drop in performance. But staying properly hydrated is also essential for recovery: your body needs fluids to transport nutrients to your muscles and flush out waste products.

A practical guideline: after training, drink about 150% of what you’ve lost. If you’ve lost half a litre, you should drink around 750 millilitres in the hours that follow. The reason is that your body excretes some of the fluid via urine, so you need to drink more than you’ve lost to really recover. Comparing your weight before and after training is the easiest way to estimate your fluid loss.

Don’t forget the minerals. When you sweat, you lose not only water but also salts such as sodium, potassium and magnesium. For short, gentle sessions, plain water is sufficient. After intense or long workouts, especially in hot weather, it’s wise to keep your mineral balance in mind as well.

The recovery window: fact or fiction?

For years, it was widely believed that you had to eat something within 30 minutes of finishing a workout, otherwise you would lose the benefits of your training. Science has since significantly revised that view.

The window does indeed exist, but it’s wider than you might think. And how urgent it is depends on your situation. Did you train on an empty stomach? Do you train several times a day? Then it really pays to eat something quickly. Did you eat just before training and do you only train once a day? Then you have more leeway and can safely wait a little longer.

As for me personally, I always eat something within 30 to 60 minutes of training, even if I don’t feel hungry. Simply because I agree with the logic behind it and because I can feel the difference it makes.

When is a rapid recovery diet actually essential?

  • You trained on an empty stomach (before breakfast)
  • You train twice a day or on two consecutive days
  • You have completed an intensive or long session (lasting more than 60 to 90 minutes)
  • You are consciously eating fewer calories and want to maintain muscle mass
  • You are aged 45 or over

The overlooked aspect of recovery: sleep and timing

Recovery nutrition isn’t just about the meal you have immediately after training. What you eat in the evening also plays a role, especially if you train in the evening. And then there’s the night.

Research shows that casein, the slow-digesting protein found naturally in quark, significantly improves muscle recovery during the night when consumed just before bedtime. Your body recovers whilst you sleep, and it would be a shame to let those hours go to waste. A pot of quark before bed is simple, cheap and effective.

Recovery isn’t a passive process. Your body works all night long. Give it the fuel it needs to do that job properly.

Common mistakes in recovery nutrition

  • Not eating anything after a workout “because you want to lose weight”: this hinders recovery and increases muscle loss
  • Eating only carbohydrates without protein: you’ll replenish your energy, but muscle recovery will lag behind
  • Forgetting to drink: people almost never drink enough after a workout
  • Always eating the same thing, no matter how tough the workout was: tailor your post-workout meal to what your body needs
  • Skipping quark or another slow-release protein source before bed: a simple, effective strategy that almost no one uses

My conclusion: recovery nutrition is not a luxury

I’ve experienced this myself after marathons, ultramarathons, years of water polo, and now BJJ and strength training. The athletes who suffer injuries most frequently, make the slowest progress and struggle most with fatigue are likely to be those who don’t pay enough attention to their recovery.

Recovery nutrition isn’t complicated. It doesn’t require expensive supplements or a complicated schedule. It requires awareness, good timing and a willingness to treat your body seriously, as the machine that it is.

Train smart. Eat sensibly. Recover fully. That’s how you get results.
